Mechanical tension, volume and proximity to failure: what really drives muscle growth – and why pump and soreness are just background noise.
The honest answer to "how does a muscle actually grow?": muscles grow through mechanical tension — repeated, hard contraction against resistance — and the decisive dose for that is volume: hard sets per muscle per week. Everything else (pump, soreness, "muscle confusion") is background noise.
The numbers are surprisingly clear. For each extra hard set per week a muscle adds on average about 0.4 % of thickness — tiny per set, but over months that is exactly what reshapes your body. The corridor where most people grow best: 10–20 sets per muscle group per week.
But — and this is the catch many miss — the effect flattens out. Every additional set adds less and less muscle, and at some point it tips into the negative because you no longer recover. So muscle building is not "more is more" but "enough, hard and repeatable". Once you get that, you stop stacking pointless exercises and start setting targeted stimuli.

The real growth stimulus is mechanical tension: the muscle contracts hard against resistance, feels force across its whole length and signals the body "I need to get stronger and thicker". That is why clean, controlled execution is not a cosmetic detail — it makes the tension land in the target muscle instead of leaking away into momentum.
Beyond a single set, the amount matters. More hard sets per week means more growth — about 0.4 % muscle thickness per extra set, with the comfort corridor at 10–20 sets per muscle per week. Volume is the lever you turn when nothing happens anymore — not the exercise selection.
A set has to truly challenge the muscle. The closer you get to muscular failure, the bigger the stimulus — but the effect flattens: from about 2 reps in reserve you already capture nearly the maximum. So you do not need to drive every set into total collapse; one to three reps of buffer cover most of the growth and spare technique and joints.
Surprising: whether you train heavy or light barely matters for muscle growth — as long as you go near failure. Low loads (up to 60 % of your max) and high loads build similar muscle; only for pure max strength is heavy clearly superior. In practice that means 6–12 reps is the comfortable compromise of tension and volume, but a set of 20 hard reps counts just as much.
Marginal returns fall. Going from 6 to 12 sets helps a lot, 18 to 24 barely, and eventually fatigue and poor recovery eat the gains back up. That is why you build volume gradually instead of maxing it from day one.
Keep a set-count log per muscle group, not just per exercise. For chest, back, legs, shoulders and arms, tally the hard weekly sets each. That way you instantly see whether a muscle is starving at 6 sets or overfed at 28 — and make your volume call with numbers instead of gut feeling. That counting is exactly what separates aimless pumping from steered growth.
No. Soreness mostly shows a stimulus was new or unfamiliar — not that a lot of muscle was built. After a few weeks on the same plan it usually fades even though you keep growing. Measure progress by rising weights and reps, not by soreness.
For muscle growth, barely. Light and heavy loads build similar muscle when taken near failure. Lifting heavy is only clearly superior for pure max strength. So pick the weight by exercise and joint feel, not by "heavier is better".
For most sets, 1–3 reps in reserve is enough. From about 2 reps in reserve you already capture nearly the full stimulus. Total failure adds little growth but costs far more recovery — save it for targeted isolation sets at the end of a session.
Because volume's effect flattens and eventually tips over. When more sets stop helping, it is usually not that volume is too low but that recovery is too short. Cut back briefly, eat and sleep more — then rebuild slowly from a clean base.
