The honest answer: most people fail the snatch and clean & jerk not on strength but on mobility. The deep squat with the bar overhead demands mobility in the ankle, hip, thoracic spine, shoulder and wrist — and almost nobody has it when they walk in the door.
The good news: mobility is trainable, and you don't have to become snake-like. It's enough to reach the one position both lifts need: deep squat, torso upright, arms secure overhead. Where it locks up, your body tells you itself.
And the order matters: usually the shoulders and upper back are mobile enough, but stiff ankles and hips force the torso into a bad position that the arms then have to iron out. Too little ankle mobility triggers a chain reaction upward: knees cave inward, the lower back rounds at the bottom (the infamous "butt wink"), the torso folds forward.
In short: free at the bottom means far fewer problems at the top.
Take the PVC pipe in a wide (snatch) grip overhead and drop into a deep squat. Do the arms stay vertical, the torso upright and the heels on the floor? If not, you've found your problem area — and know what to work on.
Drive your knee forward over the toes, heel staying on the floor. If you barely get past the toes, the ankle is stiff — the most common cause of the forward-folding torso. Stretch the calf and mobilize the joint deliberately.
The deep squat needs an open hip. If it's stiff, the lower back rounds under load. Deep squat holds, adductor stretches and hip-flexor work take you further here.
The snatch demands near-full shoulder flexion with external rotation. If the thoracic spine is stiff, the lower back escapes into overextension. Chest openers, lat stretches and overhead holds against the wall solve it.
For the clean you have to rest the bar on the shoulders with wrists cocked back. Anyone who's benched and curled a lot is often stiff here. Wrist stretches and holding the front-rack position loosely with a light bar open it up step by step.
Mobility is itself injury protection: without it, your body compensates under load — and exactly those compensations stress the knees and lower back, the most common trouble spots in weightlifting. Never force the position with weight you haven't earned cleanly.
Stretch warm, not cold, and never push a stretch into sharp pain. A light pull is work, a stabbing pain is a stop signal. Progress comes over weeks, not through one brutal session.
Measure your progress instead of guessing it. Film the overhead squat test from the side every two weeks. Then you see in black and white whether your torso gets more upright and the squat deeper — mobility improves slowly, and without video you quickly talk it up or down from what it really is.
Enough for a deep squat with an upright torso and arms held securely overhead. That demands mobility in the ankle, hip, thoracic spine, shoulder and wrist. You don't have to be extremely flexible — just able to reach this one position freely.
Almost always because of stiff ankles or hips. If the knee can't travel far enough over the toes, the torso folds forward to compensate. Weightlifting shoes help immediately, but the real fix is targeted ankle and hip mobility.
It's the rounding of the lower back at the very bottom of the squat. Under heavy load it increases the stress on the discs and usually signals too little hip or ankle mobility. Harmless with a light bar, but with a heavy one a reason to work on mobility.
Better short daily than long once a week. Five to ten minutes of targeted mobility after your warm-up, every training day, does more than a rare marathon session. Mobility is an adaptation through repetition, not a one-off effect.
Weightlifting: Front Squat and Overhead Squat
