The low-bar squat step by step: bar position, competition depth, bracing and the most common technique errors. Lift more weight, safely.
The low-bar squat is the standard squat in powerlifting — and the fastest way to drive your squat max up. The difference from the gym high-bar squat is bar position: the bar sits lower, on the rear shoulder muscle instead of high on the neck. That tips your torso further forward, shortens your hip lever, and lets you move noticeably more weight.
The second thing that counts in competition is depth. A squat is only valid once the hip crease sinks below the top of the knee. Anything shallower earns three red lights in a meet — zero points.
And because so many fear it: no, your knees are allowed to travel past your toes. That is biomechanically completely normal and does not raise your injury risk. Fear of "knees past toes" has ruined more squats than any real problem.
Rack the bar low: on the shelf of rear deltoid and upper trapezius, about a hand's width below the neck. Pull your shoulder blades tight together — that builds the "meat shelf" the bar rests on. Keep your wrists straight and elbows pointing down and back. If your wrists hurt, the bar is too high or your grip is too narrow.
Set your feet about shoulder-width, toes 15–30° out. That is a starting point, not a law — wider or narrower stances can be stronger depending on your hip structure. Grip as narrow as your shoulders allow: a narrow grip means a tighter upper-back shelf.
Before you unrack: breathe deep into the belly — not the chest — and tense your whole trunk as if someone is about to punch you in the gut. This intra-abdominal pressure stabilises your spine under load. Hold that air for the whole rep; only release at the top.
Unrack, take two controlled steps back. Then push the hips back and bend the knees together — neither a pure sit-down nor a pure knees-forward. Push through the whole foot (heel, big-toe and little-toe ball form a tripod). The knees track outward in line with the toes. Descend under control until the hip crease drops below the top of the knee — that is competition depth.
From the bottom, accelerate explosively. Chest stays up, and crucially: hips and shoulders rise together. If the hips shoot up alone you tip into a good-morning and lose strength. Think "chest up, screw the whole foot into the floor". At the top breathe briefly, re-brace, next rep.
The squat is safe when two things are right: rack pins at height and a braced trunk. Set the safety pins so you can simply lay a failed rep down without having to catch the bar. The second most common injury site in powerlifting is the lower back — your protection is consistent bracing plus a neutral back throughout. If the lower back rounds at the bottom (a "butt wink" with rounding), that is your cue to work on mobility and depth, not just to stack on more weight.
Use breathing as a timing tool: inhaling and bracing happen at the top, before you unrack and before you descend — not at the bottom. Many lose tension in the hole because they breathed too late or too shallow. A full belly of air, held from top to top, is the difference between a squat that fires out of the hole and one that collapses.
The top of your thighs at the hip must be lower than the top of the knees — in short, the hip crease sinks below knee height. If you do not reach that, the judges rule the rep invalid. Train in full competition depth from the start and it becomes automatic when it counts.
Yes, explicitly. Knees moving past the toes is actually necessary for deep squats in most people and is biomechanically normal. It does not raise injury risk. More important than knee position is staying stable across the whole foot and tracking the knees out in line with the feet.
For the pure powerlifting total, low bar is usually superior because the shorter hip lever lets you handle more load. High bar (the bar on top of the neck) keeps the torso more upright and is easier on the knees. Many train both but compete with whichever gives them the higher 1RM.
Usually restricted hip or ankle mobility is behind it, less often weak bracing. Check on side-video at what depth the pelvis tucks, and train below that limit plus targeted mobility. Raised-heel shoes and a slightly wider stance solve it immediately for many.
