## Introduction What on dry land actually makes you a better surfer? Straight talk: three movements. Pulling for sustained paddling, pushing for the explosive pop-up, and jumping for leg power in manoeuvres and drops.
These three carry almost all of your time in the water, because you spend about half of every session paddling, and for that you need above all upper-body strength, muscular endurance and anaerobic power.
The uncomfortable part nobody likes to hear: surfing alone does not keep you fit. Leave strength training alone for just four weeks and you lose a good 5 % of your jump height and stand far shakier on the board.
The good news: it is simpler than the fitness industry wants you to believe — expensive wobble boards actually deliver less for strength and power than solid ground. Here is the system that truly pays off in waves.
## What you need - Access to a pull-up bar (or a resistance band or dumbbells) for pulling. - Your body weight for pushing (push-ups); you need nothing more at the start. - Space for jumps (jump squats, box jumps) and core work (planks, lunges with rotation). - Optional dumbbells or a barbell for progressive maximal strength. - 2-3 fixed training days per week, year-round, not just in the off-season.
## Step by step ### 1. Pulling: the base for paddling Train your upper back and lats with pull-ups or bent-over rows, three to four sets. These are the muscles that pull you forward when paddling.
Important: swim training does not replace this, because front crawl and surf paddling are biomechanically different movements. Combine high repetitions for endurance with heavy sets for maximal strength; this exact mix demonstrably improves paddling performance.
### 2. Pushing: the explosive pop-up Do explosive push-ups with your hands close to the body at the height of your lower ribs — exactly the position of your take-off.
The pop-up is essentially an explosive push: more relative pushing strength means you get to your feet faster. Progress later to clap push-ups or bench press for more speed-strength.
### 3. Jumping: leg power for manoeuvres Add jump squats or box jumps, three to five sets at full take-off speed. This plyometric work provides the explosive leg strength for steep drops, bottom turns and dynamic changes of direction.
Use quality over quantity: few, clean, maximally explosive repetitions.
### 4. Core: your force transmitter Include planks, side planks and lunges with rotation, three times per week. An eight-week core programme significantly increased surfers' rotational power, jump strength and peak power.
The core transmits force between upper and lower body; without it, bottom turns and cutbacks fizzle out.
### 5. Conditioning block: repeated-effort paddling Add surf-specific intervals: short, hard sprint-paddling efforts with rest. They fill the gap that surfing alone leaves, because a typical session runs below competition intensity and does not condition you enough on its own.
These exact intervals develop the anaerobic power that separates stronger from weaker surfers, and a high sprint-paddling base lets you catch more waves per session.
Train this by paddling in a pool (not swimming) or on a swim bench, three to six hard repetitions with full rest.
## Common mistakes - Only wobble boards and Bosu. Lowers leg power instead of raising it; unstable training is inferior for building strength. Fix: basic exercises on firm ground as your engine. - Pausing strength work once the waves come. After four weeks, strength, jump and stability are measurably gone. Fix: keep two to three sessions year-round. - Swimming instead of paddling „for paddling". A different movement pattern with limited transfer. Fix: paddle on the board or use a swim bench. - Forgetting the external rotators. Paddling mainly strengthens the internal rotators, and the resulting shoulder imbalance drives injury. Fix: strengthen the external rotators specifically with a band. - Volume over explosiveness in jumps. Plyometrics live on maximal take-off speed. Fix: few but maximally explosive repetitions.
## Safety notes - Warm up dynamically before every strength session. - Protect the shoulder first: paddling overloads the internal rotators; specifically strengthen the external rotators (for example with a band) and stretch the internal rotators to prevent the surfer's shoulder with its external-rotation deficit. - Lower back: it is the most common chronic trouble spot, mainly from long paddling. Strengthen it with bird-dogs and light supermans and avoid constant hyperextension. - Increase load and volume slowly; technique comes before weight.
## Pro tip Test yourself instead of guessing. Every four to six weeks, measure your 15-metre sprint-paddling time and your jump height (countermovement jump).
Both are valid markers of surf fitness and show you in black and white whether your dry-land training is working or whether you are sliding into detraining.
## FAQ ### Do balance boards and wobble boards help with surfing? For the feel of balance they are nice, but for strength and power they are counterproductive: studies show that unstable training tends to lower leg power and is inferior for building strength on stable ground. Use stable basic exercises such as squats, pull-ups and jumps as your engine and add balance tools only as a small supplement.
### Why do I tire so quickly when paddling? Because paddling eats about half of every session and mainly taxes your lats, shoulders and triceps.
