Land strength that transfers: why dryland mainly improves start, turn and sprint, and how to train lats, shoulders and core in a swim-specific way.
An honest framing up front so you don't get false expectations: dryland training does not automatically make you faster over the whole distance. The evidence is clear – land strength training mainly improves start, turn and sprint in freestyle, less your steady-state speed. Start performance is closely tied to your leg power: jump higher from a standstill and you push off the block harder. The numbers behind it are clear: jumping power and start distance are closely linked, and the first 15 metres of a race are decided almost entirely by push-off and the underwater phase – long before your first arm stroke.
So why is it worth it? Because start, turn and the final metres decide races – and because targeted strength for the rear shoulder and core is at the same time your most important prevention against swimmer's shoulder. Land training is no substitute for swimming, but its amplifier at the decisive points.

### 1. Prioritise the lat and pulling muscles The latissimus is your main engine in the arm stroke. Pull-ups and pulling exercises (rows, lat pulldown) build exactly the strength you need for the backward push. Train controlled through the full range of motion. Think quality over numbers: five clean, deep pull-ups transfer better than twenty half ones with swing. If you can't yet do a clean pull-up, start with band-assisted variations and build up.
### 2. Balance the shoulder toward the back Swimmers are often dominant at the front (chest, internal rotators). Deliberately counter with the rear shoulder, external rotators and scapular muscles (face pulls, external rotation, rows). That's performance and shoulder protection in one.
### 3. Build a strong core Rotation in the water comes from the core – a stable midsection transfers the power from the arms into propulsion instead of letting it fizzle out in a sagging body. Train anti-rotation (e.g. Pallof press) and trunk tension rather than only crunches. In the water the core isn't six-pack décor but the transmission shaft: without tension here, every bit of arm power fizzles out in a sagging body. Hold exercises like planks and the Pallof press for 20–40 seconds under full tension rather than chasing reps.
### 4. Develop explosive leg power For start and turn, jumping power counts: squats and jumps (box jumps) correlate with block-start performance. A few sets of explosive leg work pay directly into fast starts. What matters is explosiveness, not weight: a quick, high jump trains exactly the pattern you need on the block. Three to four sets of few, crisp reps are enough – you don't want to train tired legs for the water.
### 5. Steer strength and technique separately Place heavy strength sessions so they don't sabotage your important in-water technique days. Strength on land, technique in the water – both need freshness to work. In practice that means: the heavy land session rather after an easy swim or on a separate day, never right before your most important technique work.
Build land training progressively and master the technique of every exercise before adding load – pull-ups and overhead exercises in particular load the shoulder when done sloppily.
With existing shoulder complaints, sort out prevention/rehab (previous guide) before you pull or press heavy. If unsure, get professional instruction – a wrongly trained shoulder costs more time than it ever saves.
Use pulling exercises that mimic the arm stroke: on a cable or band, face down, simulate the freestyle pull with a high elbow, slow and controlled. This strengthens the lat and rear shoulder in a swim-like movement pattern.
The closer the land exercise is to the in-water movement pattern, the better the transfer – raw maximal strength with no relation to the pull does little in the pool.
### Does land strength training really bring more speed in the water? Partly, and specifically. For middle and short distances and any race with many turns, that's a real advantage. But don't expect a miracle boost over the full distance.

Don't place heavy land sessions right before your most important technique days – both need freshness to work.
